A strong back improves posture and pulling power, and it adds width and depth to your physique. It needs both vertical pulls and horizontal rows.

Vertical pulls for width

Pull-ups and lat pulldowns train the lats, the large muscles that give your back its V shape. Pull your elbows down toward your ribs instead of yanking with your hands.

Horizontal rows for thickness

Barbell rows, dumbbell rows and cable rows build the mid back. Keep your torso steady and squeeze your shoulder blades together at the top of each rep.

Many people feel rows in their arms instead of their back. Slow the lowering phase, think about driving the elbows, and use a weight you can control.

Frequency

Train your back twice a week with about 10 to 20 hard sets total. If your progress stalls, add sets slowly instead of adding many at once.

Do not forget your deadlift or hip hinge work, which also strengthens the lower back and grip. Keep your spine neutral on every rep.
